For the side plank and one-legged squat does one do both sides per round or alternate each round? Instincts tell me to do both sides per round, just wanted to verify. Thanks in advance and for producing this program.

Can you please clarify how to perform exercises where both sides are involved?

When doing the moderate day circuit, how are you supposed to handle the side plank exercise?

Do both sides during the 45 second period or do both sides for 45 seconds each making your circuit now look like this:


Push ups – 45 s

Hip Bridge – 45 s

Left Side Plank – 45 s

Right Side Plank – 45 s

1-legged Squat – 45 s (alternate legs or two seperate 45 s rounds for each leg)?


Also, some of the higher level hip bridge exercises uses specific per side exercises – how should these be handled in the 45 s?

Some of the video demonstrations show easier levels working on just one side and a level three exercise swinging between both sides?  Example  video – Swing Split or Elevated Scorpion

How should this be handled for the 10 reps?

Alternate sides each round. So if you do "sided exercises" on the right in round 1, do them on the left in round 2. If for some reason that becomes too easy and you aren't hitting your target RPE for that day (such as on your second time through the BBFFL program), then do both sides each round (as you laid out for the side planks above).

For the higher level hip bridge stuff, the swing split and elevated scorpion, one left plus one right equals one rep.

Thanks Ryan,

This helps clarify the "side exercises" for me.  Since there is an odd number of rounds (5), I'll just take note of which side I ended on so I can start on the opposite side next moderate day.

I'm just starting to review the program and it looks great!  With the exception of how to handle the "side exercises", everything is really laid out very well.  I look forward to starting the program!

Hi Adam & Ryan,

Today I did my first Moderate Day and I hate to admit that I had to substitute some of the exercises already.

45 sec of push ups on knees–no problem

45 sec hold hip bridge–no problem

45 sec side bridge hold-PROBLEM!–feel all the pressure in shoulders, If I hold on knees I can go for 45 sec tho it's tough and I feel it in the core.

45 sec 1 leg squat–NO leg power (in physical therapy btw) so I do I 1 leg with bent knee little squat and reach.

It would be a freaking miracle if I ever had the power and balance to do a pistol squat the way Adam demos it.


Any better substitutes? Excited about the first Hi-Intensity day wondering how I'll do in the elevated scorpion:)

Hi Mary,

On the side planks, from the knees is one of the options and the best place to start.

Did you try the staggered one-legged squat from the manual? Your back leg is down and provides whatever extra support you need for the working leg. It is in the exercise descriptions with the other squat options. You can also use a box or chair off to the side for even more assistance if you need it.

I hate to admit that I had to substitute some of the exercises already.

Don't hesitate for an instant to modify exercises to suit your current state! That is part of the process. Not doing it will lead to injury and stalled progress.

Thanks Adam,  I won't feel "weak" doing the side planks on my knees:) And I was trying a staggered 1 leg sqaut, but didn't have

anything solid to hang onto this morning–will look over the manual again for ideas.
